RACE REPORT: GW Parkway 10 Miler

I ran the GW Parkway 10 Miler today - my FIRST 10 mile race.  It was fun to change gears, cut down the long runs, and pick up speed to prep for the race (my last race was marathon with usual long build up).

First off - I LIKE this race for a number of reasons.  I was able to meet up with a couple of friends before the race, and hang out with them afterward.  I'm new to the running community and sort of awkward socially, so I've usually shown up to races with a heavy bent on competition and less focus on socializing.  Mind you - when I'm running I'm still 100% competing, but it's nice to have have a relaxed group of friends before and after the run.

It is also a "point to point" race which I've never done before.  The route starts at Mt. Vernon and follows the George Washington Parkway (GW) to downtown Alexandria....pretty much going North the whole time.  I generally like the idea of this and appreciate the extra cost / Logistics the race organizers must have to put up with to make it happen.  On the down side, this also means a bus ride from the finish back up to the start...which requires an even earlier arrival to the race.  But overall, I like the idea.  The GW is also a beautiful run....even when you are bouncing off "red line" for an hour....

Pace Strategy
I've only been able to actually "train" for this race for a couple weeks (prior to two weeks ago I was in marathon recovery mode).  I've been able to get in a few workouts to practice my pace, and they weren't bad.  McMillan says my pace should be 6:25...so that's the plan....start our at 6:25 and adjust based on how I feel.  The route is also a net downhill of about 100 ft. - a lot of it coming the first mile.  Thought is, I can use that to squeeze a few seconds off the time, and come in under 1:04.

Logistics
My drive to the race is about an hour.  A friend of mine who lives close to the race was kind of to let me park at his house, shuttle me to the bus pick-up, and generally help guide me around.  I haven't been to Alexandria before...so this was VERY helpful and removed a lot of pre-race stress!  Having said all that, we agreed to meet at 6:00, which results in an alarm time of 4:05 to get my ass out of bed, eat my pre-race breakfast, "Process", drive, etc. (this is where I like Sunday races...I can still get in decent sleep by going to bed Saturday nigh...would be harder to do Friday night).

I arrived on time, we took the short drive and parked close to the bus pick-up area and arrived at the race start around 7:00.  Giving us an hour to settle in prior to the gun.  The race provided coffee and snacks before the race, which was really nice!  I was afraid to eat anything, but did take a gel and drink a little bit of coffee, and really appreciated the gesture.

Weather 
I don't know any other group of people in the world that discuss weather more than us runners (maybe meteorologists, but I doubt it).  For this course tho, it matters more than usual...
This is a point to point race, so there's no "turning back into the wind", or "making up time when with the wind later".  If the wind is consistent, then it's either helping the whole time or not. Weather Underground reported wind from the NNE @ 6-8 mph..  The course is generally going north, so we will running into the wind THE. WHOLE. RACE.  So...2nd race strategy, draft, Draft, DRAFT.  I learned this from cycling, and if done correctly I can almost eliminate the extra effort of going into the wind...almost.  Other than the wind, the weather was just about perfect; 50 degrees and overcast.

New Shoes! 
Yes, I broke the cardinal rule of running in (almost) new shoes for this race.  For races between 10k and HM, I've been using NB 1600's.  They weigh in about 5 oz, and make me feel fast.  I put them on last Saturday for an 11 mile run, and I realized they are pretty worn out, and I started to get a blister on a couple of my right toes (I hadn't worn them since a HM last November).  So...I logged onto to Running Warehouse and saw Nike Zoom LT3's on sale.  The weight was about the same as the 1600's and the drop almost the same, so I ordered a pair - taking a chance as I have never run in Nike's before.  I like them, they fit pretty well, felt fast, and didn't hurt my feet (the triumvirate).

So, how did the race go?  Mile by mile breakdown below....

Race Details:
  • Mile 1 (6:06)- about 80' downhill from Mr. Vernon hilltop. I "tried" to control myself, relax, and "flow" down the hill without going too fast.  Sort of did it.  In a pretty big crowd the whole time....
  • Mile 2 (6:12) - Still in a pretty big group.  Cruising, and making sure I'm staying tucked behind someone to avoid any headwind...slightly down hill.
  • Mile 3-5 (6:27 / 6:21 / 6:25).  All three of these miles were slightly uphill, and the crowd is now thinned out.  I was able to get behind a pretty big dude, and let him block for me.  This is about the pace I was expecting to run, but I was feeling surprisingly good.
  • Mile 6 (6:09) - another downhill mile.   Somewhere around the end of mile 5 moved around Big Dude and closed a gap of about 50 meters to a another runner in front of us.  This new companion will be named "Oven mitt", because that's what he was wearing - oven mitts on his hands in 50 degree weather.  He took water at the water station and opened and ate a gel with them on.  Impressive.  The downhill mile helped me stay relaxed and still feeling good with Oven Mitt blocking for me.
  • Mile 7 (6:18) - Somewhere during mile 7 I went around Oven Mitt and got behind a young woman with a Pony Tail.  She must have been in 2nd place for all women, as a few times someone in the crowd would yell just that at us.  Around this time another Tall Guy joined us.  So, it was a group of 3.  Tall Guy looked like about my age, so I had a new mission...hang with Pony Tail and beat Tall Guy.
  • Mile 8 (6:19) - Still the 3 of us together, with Pony Tail making the pace and blocking (no chivaltry in racing).  Now I'm feeling it....my goal is just to not get dropped.
  • Mile 9 (6:29) - We're now in Old Town Alexandria with some rolling hills.  I'm hurting, and the 3 of us are still together...don't get dropped by Pony Tail.
  • Mile 10 (6:09) - Right as mile 10 started we hit a pretty steep short hill (maybe 200 meters).  Pony Tail turned it on and went with her, dropping Tall Guy.  Then, over the top of the hill, down the back side, turn left and head for home.  The last straight away is about 1200 meters, perfectly straight, and slightly uphill.  I could tell Pony Tail was picking up the pace and I stayed with her as long as I could, but he pulled away and ended up beating me by 3-4 seconds.  Tall Guy fell back about 20 seconds behind us.
  • Last Bit:  14 seconds.  Garmin has me finishing 10 miles in 1:02:50.  And running an actual distance of 10.03.  Pretty good working the tangents which was easy on this course as we followed GW Parkway almost the whole way....
 Total time:  1:03:06.  Official race time.  6:18 pace.

Feeling really good about this race.  The highlight of the Spring.  My marathon training fitness must have held up pretty well, even after 4 weeks of recovery, to help me get to such as fast time.

I really do like the running community.  Every single person I meet are genuinely good and supportive folk.

Overall pretty happy with the effort.  And, a PR!  (jk, my FIRST 10 miler).

Question:  Speaking of PR's...Strava has that I ran a 10k during the race in 38:59; much faster than my current 10k PR.  So...is it "Legal" for me to use this as my new 10k PR?  

Now, what's next?  Maybe the Loudoun mile in Winchester next month!  That would be first as well.....

Running Log - April 16 (Happy Easter!)...and 10 Miler Prep

Last week I was finally able to get in a couple good workouts at faster paces.  This week I'm trying build a little bit on that, without overdoing it, then taper slightly for a race on April 23.

My mileage is getting back to "normal" this week, which means my easy runs are closer to 60'; and my Tuesday workout is around 10 miles.  I'm cutting the LR a little short on Saturday though, since my race will be only 8 days later....
 
Tuesday's workout - 5 x (8' @ tempo / 3' steady)......FAIL.  So, I'm not as fit as I think I am and I started off too fast.  My goal was to run the 8' tempos around 6:25 pace, and the 3' steady around 7:00 pace.  The first two reps were a little too fast - 6:18 and 6:20 with the recoveries right around 7:00 pace.  The 3rd rep was 6:34, and I realized I was working WAY too hard for a tempo effort - in the back of my head I have the attitude of "Don't over do it - and get hurt" - I don't know how my body should feel post-marathon, so I'm erring on the side of "Less is more.    

So, I basically stopped the workout there.  I jogged the recover, then ran the 4th and 5th reps around 7:00 pace.  So, what does this mean?  I guess I don't have the fitness I thought I have...and maybe I'm not "fully" recovered from the marathon and / or still "building" my fitness back up.  So, chalk it up to "lesson learned"...and move forward. 

Wednesday and Thursday I cut back on the workload, and did a couple "recovery" runs, Friday was back to the usual Easy run. 

Saturday workout:  11 mi w / 3 mi. @ 10 mile pace on C and O.   After 7 mi I picked it up to what felt like LT - as in theory this is about my 10 mi race pace.   After the run I checked my pace (6:20 / 6:16 / 6:12), this is faster than I expected and gives me some confidence going into next week's 10 mi race.   I don't have enough experience to know how this translates to the race, or if I was actually running at LT....so we'll see....

Long Run:  11
Weight: 138 (Prior to Easter Breakfast and Dinner, and ALL the candy....)

Overall - at this point I feel like I've "recovered" from the marathon 5 weeks ago, but my legs have never felt "fresh" and / or my fitness has never felt back to where it was the last couple weeks before the race.  Saturday was my first "good" run I've had.  As I've said here a few times, this is my first time doing "marathon recovery".  I'm happy I'm not injured (especially considering how poorly I finished the race) - but I've just been "flat".  

  Daily Work:
  • Monday:  62' E on WOD with strides.  7.9 miles.  Core work.  Rolling and stretching.
  • Tuesday:  10.5 miles with 5 x (8' tempo / 3' steady).  Failed on the last two reps.  Strength work.  Hip mobility. ITB work.  Rolling and stretching.
  • Wednesday:  43' E on WOD.  5.3 mi (8:00) - more of a recovery run.  Legs feel dead.
  • Thursday: 32' E on WOD.  Needed a shorter recovery day.   
  • Friday: 55' E w/strides.   7.1 mi, feeling better.  Little pep back n the legs.   Hilly loop on country (lotsa dirt) roads around house.   
  • Saturday - 11 w/3 @ 10 mi race pace (6:16 avg pace).   Light strength work.  ITB work.  
  • Sunday:  Walk recovery w/drills.    Hip mobility.   Dynamic cool down.

Recovered - Start Working (Marathon + 4 Wks)...Vegas Baby

So...this week, I'm transitioning from full recovery mode and starting to do some light workouts.

Last Saturday, I ran the last 2 miles of my 10 run around MP.  The first time I've run faster than "easy" since the race (21 days after the race to be exact).  And...those two miles didn't feel so "easy", maybe I need to get used to the faster pace?  Maybe I'm just not recovered?

So, based on Saturday's run last week, I decided on two workouts this week, a "Faster paced" run on Tuesday, and some faster work on Saturday's LR.  With easy runs to fill out the week. 

Oh...this week I'm also in Vegas for a work trip.  Nice to get to warmer weather (although it is getting warmer back home in DC this week as well).  I'm trading in the sights and sounds of Virginia suburbs to the desert and the various characters you see in Vegas.  On my first easy run Monday I came across two Elvises (would that be "Elvi").  Picture proof below...

 
Tuesday's workout - it's just about impossible to run consistently on Las Vegas Blvd.  It's not too bad for an "easy" run, but there's a LOT of stopping at signals and just a bunch of people walking really slowly looking every direction except where they're going.  So, for the workout I headed away from the strip and found that I can run down the boulevards off the strip pretty easily.  There are no "bike lanes", but there's a full size "bus only" lane on most big streets....so that became "my lane" as I ran facing traffic in the bus lane.  This is definitely not a good option for the faint of heart (sp?), but it works pretty good if you pay CAREFUL attention to all the traffic coming toward you.  Oh...for the run....got in 8 miles with miles 4-7 in the 6:33 - 6:42 range.  Not a true "tempo" effort, but more on feel in full control and being careful to NOT overdo it.  I was more conservative on the effort since it was my first one....didn't check the pace until my run was over.  I'm happy with it.  Progress.

Wednesday and Thursday in Vegas started to really drag.  It's a work trip, where I have 600 people (not exaggerating), who "could" ask me a question at any time (dinners, drinks, etc.).  So, by Wednesday I was feeling it, and had to cut back my runs and really take it easy on about 6 hours sleep each night.  

Saturday workout:  12 mi on C and O with 8 x (2' @ 10k / 2' steady).  Going to run a 10 mi. race in a few weeks, trying to get a feel for the pace.  Felt good to really work and put in 32' of a good effort.  First faster paced workout in 4 weeks.

  Daily Work:
  • Monday:  5 mi easy on Vegas Blvd.  Sightseeing.  Tired - long travel day.
  • Tuesday:  8 mi with 4/faster.  Faster miles avg. 6:38, not quite "tempo"....and the desert is NOT flat.   Strength work / ITB / light core work.  Rolling and stretching.  Thumbs up for Palazzo gym.
  • Wednesday:  40' E on hotel TM.  Total sweatfest, but got it in.
  • Thursday: 35' E on the Vegas strip....last hurrah.
  • Friday: 55' E back in DC on the WOD.  Good to be home...but pretty "jetlagged"...Core work.  Rolling and stretching.
  • Saturday - 12 mi. on C and O.  Good hard workout with spurts at 10k effort.   Strength work.  IIB rehab stuff.  Rolling and stretching.  
  • Sunday:  Walk recovery w/drills.    Hip mobility.   Dynamic cool down.  
Couple of workouts next week to build some speed back in the legs.

Marathon Recovery - Week #3


Feeling back to "normal" by the end of this week....3 full weeks since the race.  Looking forward to adding a workout next week and a "proper" long run.
Not a lot to report on this week.  Still recovering from the race.....easy runs - little bit of a workout on Wednesday by running on some hills on the dirt roads around my house.

I'm feeling a LOT better after 3 weeks post marathon, much better than I did last week.

Still taking it very easy, and legs are still beat up a little bit.  But, I'm feeling better - slowly but surely- and no injuries to report - so all is well.

Saturday was a pretty good run.  10 miles around my pre-race LR pace picking it up a little the last 2 miles.  Finally feeling like the recovery is complete.

Hoping for a good workout next week and continuing to add on mileage.  

Side note:  I changed offices this week, my new location means a slightly longer commute but a gym upgrade and closer to WOD, which sorta makes up for the extra 5 minutes in the car.

 Daily Work:
  • Monday:  OFF.  Ran 7 miles yesterday (my longest post-race), took the day off to see how I recover.  Seems okay....
  • Tuesday:  45' Easy on WOD.  For my easy runs, I use "time" and not "distance".  This way, the pace is a "result" of how I felt that day.  Today my pace ended up at 7:45, which is about the fastest end of my "easy" range.  Tells me, I'm recovering well.  Ended up with 5.9 miles.  Light core work.
  • Wednesday:  55' (not so) Easy on a hilly route around my house.  First kind of effort in any way.  Think it felt okay.  7.1 mi / 7:55 pace.  Hip mobility work / rolling and stretching.
  • Thursday: 40' E on WOD.  5 miles / 8:00 pace.  Strength work.  Roll and stretch
  • Friday: 48' E w/strides on WOD.  6.1 mi / 7:50 pace.  Core.  Roll and stretch.
  • Saturday - 10 mi. on C and O.   Best run yet during this recovery thing.  My paces are close to what they were during the marathon build up long runs.  First 8 miles averaged about 7:30, then the last 2 were 6:50; and 7:00.  Hip strength, upper body strength, and ITB rehab. 
  • Sunday:  off.   Strolling around with the wife.

Marathon Recovery - Week #2

Not a lot to report on this week.  Still recovering from the race.....easy runs and cross training.
I'm feeling a LOT better after 2 weeks post marathon, much better than I did last week.


Still taking it very easy, and legs are still beat up a little bit.  But, I'm feeling better - slowly but surely- and no injuries to report - so all is well.
I didn't really have a "plan" for each day, except to do something, and run based on how my legs feel.
 Daily Work:
  • Monday:  15 minutes on exercise bike, then 2 miles on TM about 8:45 pace.  Feel a little tweak in my left calf (similar to after HM last November).  If that doesn't go away by next week, I'm off to the physical therapist.
  • Tuesday:  3.5 mi. around Spartanburg, SC.  (business travel).  Good to be in the South with warm weather.  FINALLY, starting to feel better.
  • Wednesday: OFF
  • Thursday: 4 mi on TM.. Continuing to feel better.  Still running super easy....light core work.
  • Friday: 15' on exercise bike.  2 mi recovery on TM, about 8:15 pace.  Feeling better
  • Saturday - 5 mi. easy on roads around the house.  Continuing to feel better.
  • Sunday: 7 mi. on CandO towpath.  Starting to feel completely back to normal.  Nice to get on a trail.  Avg pace a little under 8:00....what it "used to be like" before the marathon.  Upper body strength work.  Light core work.
Looking forward to next week and building my mileage back up some - not planning any "workouts", just slightly longer easy runs.
